How I Use the KAT Device on Lower Body Day: Better Squats, RDLs, and Hip Thrusts

Leg day. Some people live for it. Me? Not exactly — but I show up anyway, and I've found a way to make every rep count. In this post, I'm breaking down exactly how I use real-time form feedback to clean up the three big lower body movements: squats, Romanian deadlifts (RDLs), and hip thrusts.

But here's the thing about training: you don't get to skip the stuff you don't love. So even though lower body day will never be my favorite, I still train it twice a week — and if I'm going to be there anyway, I want every rep to actually do its job. Why Form Feedback Matters Most on the Lifts You Don't Love

Here's an honest truth about training the movements you don't enjoy: your mind checks out faster. On upper body day, I'm locked in — every rep is intentional. On lower body day, it's a lot easier to go through the motions, cut a squat an inch high, or rush an RDL just to get the set over with.

Squats: Using the KAT for Consistent Depth

The squat question everyone argues about: how deep should you go? The general standard is hitting at least parallel — your hip crease dipping slightly below the top of your knees — and research shows that deeper squats train your muscles through a longer range of motion, which is generally beneficial for muscle growth. Here's my problem, though: when the weight gets heavy and the legs get tired, depth is the first thing to quietly disappear. You think you're hitting parallel. You're not. And you usually don't find out until you review your footage later — after the set is already done.

So I use the KAT for depth. I capture my proper bottom position, and on every rep, the device tells me the moment I've actually reached it. No guessing, no shortening reps when fatigue kicks in on rep eight. Every squat in the set hits the same standard as rep one — which means every squat actually counts.

It's also become my favorite way to decide when to go heavier. Here's the test: I work up through progressively heavier weights and use the KAT to check whether I can still hit the exact same depth at each load. If the beep confirms I'm reaching my full bottom position even as the bar gets heavier, that's my green light — my body has earned the weight jump. But if I start missing depth as the load climbs, that tells me the heavier weight is coming at the cost of range of motion, and I'm not ready for it yet. RDLs: Using the KAT to Own the Hip Hinge (and the Timing)

Romanian deadlifts might be the sneakiest lift on this list. They look simple — hinge down, stand up — but the RDL is considered one of the most challenging lifts to perform correctly, and the most common error is trying to pull with the lower back instead of initiating the movement with the hips, glutes, and hamstrings. For me, the two things that matter most on RDLs are:

  1. Am I actually hinging? A proper RDL means pushing the hips back, not just bending forward at the spine. The difference between a real hip hinge and a lazy forward fold is the difference between loading your hamstrings and straining your lower back.
  2. Am I coming up at the right time? The RDL isn't about how low you can go — it's about hinging until your hamstrings reach their loaded stretch, then driving back up. Go too far past that point and your back rounds; come up too early and you leave the stretch (and the gains) on the table

It takes the guesswork out of timing, so every rep hits that same deep hamstring stretch and comes up at the right moment, not a beat early or late.

Hip Thrusts: Using the KAT for a Consistent Lockout

Hip thrusts are the glute exercise — but only if you finish your reps. The whole point of the lift is reaching full hip extension: contracting your glutes to push your hips upward until they fully lock out, with your body forming a straight line from your shoulders to your knees. The problem is consistency. Under fatigue, hip thrust reps start dying an inch below lockout — and that last inch is where the glutes work hardest. On the flip side, some people overshoot and arch through their lower back to fake a "higher" thrust, which takes the tension off the glutes entirely.

So I use the KAT to standardize my lockout. I capture the exact top position where my hips are fully extended and my glutes are doing the work, and the device confirms it on every single rep. That means every thrust in every set reaches the same height — the tension lands consistently on my glutes, rep after rep, instead of fading as the set goes on. Consistency is what builds muscle, and now I have a device that literally won't let me cheat it.

Final Thoughts: You Don't Have to Love Leg Day — Just Respect It

I'll say it one more time for the people in the back: I am an upper body girlie. Lower body day is never going to spark joy for me the way a pull up PR does. But I've learned that the days you enjoy least are the days where good tools matter most — because motivation won't carry your form when your heart's not fully in it, but feedback will.
